400m run, then 20 banded glute bridges, 20 banded a squats, 10 banded front squats, 10 oh squats, 10 back squats(PVC if not able)
Strength:
5min warm up
Then E3MOM X 15mins
Test 3rm front squat

WOD
EMOM x 10mins:
min 1: handstand hold x :30
min 2: 30 du
